I was carrying 21kg I didn't need, a soft middle and a rounder face, and I had to get lean before fall hit. Here is how I did it, in 26 rules:

RULE 1. STOP RUNNING (your knees will thank you). Image
1. Walking at 3mph on a 12-15% incline torches roughly 70% more fat than flat running. Your joints stay happy too.

2. A study found planking for 3 minutes daily, 15 days straight, reduced belly fat.
Happy joints also rely on magnesium for proper recovery.

Research links magnesium to proper recovery, looser muscles, and deeper sleep.

3. Train 3x a week: push, pull, legs, then core at the end.

4. Aim for a 500-750 calorie daily deficit. That's about half a kilo to a kilo per week.
5. Snap a photo and check your weight at the same time every morning.

6. Hydrate before your coffee each morning.

7. Craving sugar? Reach for fruit first.
8. Eat protein before anything else. Digesting it alone burns calories and keeps you from overeating.

9. Chew slower. It genuinely helps digestion and satiety.
10. Skipping breakfast is fine. Skipping nutrients is not.

11. Walking past 10,000 steps daily may be the single most reliable fat loss habit there is.
12. Cut out alcohol.

13. Spot reduction is a myth. Fat loss happens body wide, not by target.
14. Your body relies on minerals like magnesium, zinc, and potassium to burn fat efficiently.

15. Follow an 80/20 split: clean eating 80% of the time, flexibility the other 20%.
16. Carbs aren't the enemy, excess calories are.

17. Fat belongs in your diet too, just choose the good kinds.
18. Quality sleep, around 8 hours, may be the most underrated fat burning tool you have.

19. Cut back on liquid calories. Your brain doesn't register them as fullness.
20. Sparkling water instead of still may help curb appetite.

21. Keep seed oil intake low.
22. Ultra processed foods that taste irresistible are engineered to make you hungrier, not less.

23. Drink 2 to 3 liters of water daily.
24. Chronic stress raises cortisol, and high cortisol signals your body to hold onto fat.

25. Walking might be the closest thing to a free supplement for mood, energy, fat metabolism, and mental clarity.
That cortisol locks fat in, and magnesium can help.

Research links magnesium to lower cortisol, calmer nerves, and deeper sleep.

1. Movement is the antidote to worry.
Thinking your way out of a stuck place rarely works.

Your brain just loops the same fears again.

Take one small action, then the next one. Momentum quiets the mind faster than analysis ever will.

High cortisol is aging you faster than smoking and tanning beds.

Low libido, achy joints, dark circles, weak muscles.

Here are 9 natural ways to slow the clock, no medication needed:

1. Cold water on your face. Image

Because it activates the vagus nerve and helps move your body out of panic mode.

It triggers the mammalian diving reflex, raising parasympathetic (vagal) activity and slowing your heart rate, which helps interrupt a panic spiral.

Cold water signals calm to your nervous system.
Signaling calm is good, but chronic stress hormones still need taming from the inside.

A Japanese cardiologist said one thing that stuck with me:

"80% of heart attacks start with a single morning mistake, and almost everyone makes it."

This may save your life:

1. The mistake is not what most people expect.
Banakoma Onako tracked this pattern for over 20 years.

Patients who looked healthy on paper:

• Normal weight
• Non-smokers
• No clear genetic risk

Yet they still developed:

• Heart attacks in their 40s and 50s
• Sudden onset
• Normal imaging the year before
Silent inflammation was the hidden factor in those sudden heart attacks.

Research links omega-3s to reduced inflammation, balanced triglycerides, and steadier heart rhythm.

If you want to avoid blood clots, strokes, and heart attacks (especially if you're over 40)

Here are 16 things you must pay attention to:

1. Waking at 3 AM with a pounding heart.
When your nervous system is stuck on, cortisol surges in the middle of the night.

It jolts your heart rate up at the exact moment it should be at its calmest.

Night after night, that wears the heart down.
Night after night, that cortisol surge quietly stresses the heart.

Research links omega-3s to lower cortisol, steadier heart rhythm, and reduced inflammation.

A Stanford neuroscientist once said:

"Your belly is storing cortisol waste. Melt it with this one habit before you sleep. And your life will change."

This is the 9 minute fix:

1. It's not yoga or meditation.
2. The protocol is physical. Manual. Three steps.

Dr. Sarah Chen calls it lymphatic drainage combined with vagus nerve stimulation.

9 minutes before bed. That's it.
Those 9 minutes work partly by bringing cortisol down.

Research links magnesium glycinate to lower cortisol, deeper sleep, and less overnight tension.

Cortisol isn't just a stress hormone.

It kills testosterone, fuels stubborn belly fat, and wrecks your sleep.

Here are 10 natural ways to lower your cortisol starting today:

1. Cold exposure
Let's start with something most people get wrong.

Cortisol isn't the enemy.

It's excessive, unregulated cortisol that damages your brain, sleep, and fat-burning capacity.

Fix that, and your body stops acting like it's under constant threat.
Fixing excessive cortisol is easier when your body has the right adaptogen.

Research links ashwagandha to lower cortisol, steadier mood, and better stress recovery.
